How the weight gain planner works

The calculator divides the difference between your goal and current weights by your chosen weekly rate. It also estimates the energy surplus associated with that rate using roughly 7,700 kilocalories per kilogram, or 3,500 kilocalories per pound.

Estimated weeks = weight to gain ÷ planned weekly gain
Approximate daily surplus = weekly gain × energy equivalent ÷ 7

This is a planning estimate rather than a guarantee. Weight change is rarely perfectly linear, and the amount of energy stored as body tissue varies between people and over time.

Choosing a realistic rate of gain

0.25 kg / 0.5 lb Gradual target suitable for many adults
0.375 kg / 0.75 lb Moderate pace requiring a larger consistent surplus
0.5 kg / 1 lb Faster pace that may increase fat gain and is not suitable for everyone

A smaller surplus is usually easier to adjust. Track your average body weight for two to four weeks, then increase or decrease food intake gradually based on the trend.

Building a balanced weight-gain plan

  • Use energy-dense nutritious foods such as nuts, seeds, dairy, eggs, legumes, grains, olive oil, and avocado.
  • Spread intake across regular meals and snacks if large meals feel uncomfortable.
  • Include adequate protein and resistance training when muscle gain is a priority.
  • Track weekly averages instead of reacting to daily water-weight changes.
  • Adjust the calorie surplus slowly if weight is changing faster or slower than planned.

Your maintenance calorie estimate can be a useful starting point, but it remains an estimate. Appetite, activity, digestion, training, sleep, and health conditions can all affect progress.

Is the calculated surplus my exact calorie target?

No. Add the estimated surplus to an approximate maintenance intake, monitor your weight trend, and adjust gradually. Individual responses vary.

Will all gained weight be muscle?

No. The balance of muscle, fat, water, and other tissue depends on training, diet, genetics, starting condition, and the speed of gain.

Why is my weight changing from day to day?

Hydration, sodium, carbohydrate intake, digestion, and measurement timing can all move scale weight. Weekly averages provide a clearer trend.

What if my goal is below my current weight?
